Why Sleep Is the Most Underrated Health Habit (And How to Fix It)

Research from the UK Biobank shows that irregular sleepers have a 53% higher risk of all-cause mortality. Studies have shown that consistently getting less than 7 hours of sleep increases the risk of dying from any cause.
We have a huge population of people who are getting by on too little sleep, and another segment who are sleeping enough hours but not getting the kind of deep, high-quality sleep the brain and body need.
How Sleep Affects Your Brain, Muscle, and Metabolism
Dr. Robbins makes it clear: sleep is not passive. During deep sleep, your body is actively repairing muscle, balancing blood sugar, clearing metabolic waste from the brain, and recalibrating hormones that govern hunger, motivation, and recovery.
Sleep plays a direct role in:
- Muscle protein synthesis (growth and repair)
- Cognitive function and memory consolidation
- Appetite regulation through ghrelin and leptin
- Insulin sensitivity and metabolic flexibility
- Inflammation control and immune resilience
One five-year study Dr. Robbins co-authored found that sleeping just five hours or less doubled the risk of dementia and all-cause mortality in older adults. And in sleep-deprived individuals, blood pressure rises, insulin sensitivity drops, and fat begins to accumulate, particularly around the abdomen.
For instance, shorter sleep durations (around 5–6 hours) are associated with:
- A higher risk of high blood pressure and obesity.
- Greater likelihood of developing type II diabetes.
- Impaired insulin signaling and glucose metabolism, even after a single night.
- Increased inflammation, possibly disrupting the blood-brain barrier.
- Lower testosterone levels.
- Reduced fat loss and greater muscle loss when dieting, even when food intake is identical.
Sleep isn’t a reward. It’s your most powerful recovery tool. You can’t optimize strength, lean mass, or mental clarity if your sleep is broken.
What’s Ruining Our Sleep?
There’s no single culprit, but Dr. Robbins flags several common disruptors:
- Evening screen exposure delays melatonin release
- Alcohol fragments sleep and blocks REM
- Caffeine has a half-life of 6–8 hours, so even a 2 PM coffee can impair sleep quality
- Social jet lag from inconsistent bedtimes misaligns the body clock
- Stress and rumination keep the brain in a hyper-aroused state
But the most overlooked factor? Sleep procrastination.
We stay up late scrolling, watching TV, or doing “just one more thing,” even when we know it’ll cost us tomorrow. It’s a self-defeating cycle, especially for high-achieving, overstimulated professionals.
In a 2015 study of hunter-gatherer tribes untouched by modern distractions, researchers found these individuals averaged between 5.7 and 7.1 hours of sleep per night. But the strongest predictor of total sleep time wasn’t wake time. It was bedtime. Those who went to bed earlier slept longer. No one “slept in” to make up for it.
And one of the most dramatic shifts in modern behavior that keeps us up later into the night is our constant exposure to artificial light, especially blue light.
Blue light plays a powerful role in regulating our circadian rhythm by signaling wakefulness to the brain. In nature, this light only shows up during the day. But in the modern world, blue (and green) light is everywhere—overhead lighting, phones, laptops, tablets—and it’s tricking our brain into thinking it’s still daytime.
Even ordinary room lighting before bed can suppress melatonin by as much as 71%. If lights stay on all night, melatonin stays low throughout.
The effects are measurable. Kids who use devices before bed are:
- 1.5× more likely to report poor sleep quality
- 2.2× more likely to get less total sleep
- 2.7× more likely to feel excessively tired the next day
And adults aren’t off the hook. People living in areas with more nighttime artificial light tend to go to bed later, sleep less, and rate their sleep quality worse. Older adults in light-polluted areas are more likely to depend on prescription sleep aids, suggesting that the environment itself is biologically disruptive.
Fixing Sleep Starts with Routine
One of the most actionable takeaways from this episode is the idea that sleep should be trained just like fitness or nutrition. “Routine is queen,” as Dr. Robbins puts it.
Dr. Robbins recommends:
- A consistent bedtime and wake time, even on weekends
- A wind-down ritual that signals safety to the brain
- No caffeine after noon, and ideally none within 10 hours of bedtime
- A cool, dark, quiet room with no screens 1 hour before bed
- Natural light exposure in the morning to set the circadian rhythm
In randomized trials led by Dr. Robbins, even tech-based nudges, like the dayzz app or TASHE intervention for Black adults at risk for sleep apnea, boosted sleep hygiene and duration, showing that scalable, behavior-first solutions really work.

The Muscle-Centric Sleep Connection
From our perspective, sleep is one of the most important levers for preserving muscle through midlife and beyond. Without adequate deep sleep, the body can’t fully recover from training, rebuild tissue, or regulate key muscle-supporting hormones.
In fact, short sleep duration has been linked to:
- Increased muscle breakdown (catabolism)
- Reduced insulin sensitivity in muscle tissue
- Impaired glycogen repletion post-exercise
- Lower VO₂ max and exercise performance
One study perfectly illustrates this impact. Overweight participants were split into two groups: both followed the same calorie-restricted diet, but one group slept 5.5 hours per night while the other slept 8.5. Despite identical weight loss, the outcomes couldn’t have been more different. The sleep-deprived group lost 55% less fat and 60% more lean mass than those who got adequate rest.

And before you think you can make up for it on weekends, think again. In another study, participants who slept in on weekends after a week of sleep restriction still lost more muscle than those who slept consistently. Only 58% of their weight loss came from fat, compared to 83% in the consistent sleep group. Recovery sleep just didn’t make up the difference.
And for those over 40, where anabolic resistance is already a challenge, sleep deprivation compounds the problem. The body becomes less responsive to training and protein intake, and inflammation begins to rise, which further undermines muscle retention.
This relationship is bidirectional. In one meta-analysis, just two to three strength-training sessions per week improved all parameters of sleep quality.
Sleep and Longevity: What the Science Says
Beyond physical performance, sleep quality is one of the strongest predictors of healthy aging. Dr. Robbins points to longitudinal data showing that people who regularly sleep 7–8 hours a night with good sleep efficiency have lower rates of dementia, cardiovascular disease, and all-cause mortality .
In older adults, poor sleep quality, daytime napping, and short sleep (≤5 hours) are all independent predictors of earlier mortality. Emerging research suggests that poor sleep in midlife may actually accelerate brain aging, due to reduced clearance of beta-amyloid and other toxins during deep sleep.
And in adolescents, Robbins’ work shows that sleep issues, even a single item like “trouble staying asleep”, can triple the odds of suicidal ideation when combined with alcohol or drug misuse.
For women especially, hormonal changes during perimenopause and menopause can disrupt sleep, but optimizing sleep during these stages is crucial for heart, brain, and bone health.
Sleep Supplements and Gadgets: What Works (and What Doesn’t)
Dr. Robbins cautions against relying too heavily on sleep supplements, especially melatonin, which is a hormone and can cause rebound insomnia when misused.
Instead, she recommends:
- Magnesium glycinate or threonate for nervous system calming
- L-theanine or glycine to promote relaxation
- Blue-light blockers and sunrise alarm clocks
- Wearables like the Oura Ring, which in validation studies matched polysomnography for total sleep time (though stage accuracy still varies)
That said, it’s important to clarify the reputation of melatonin. While Dr. Robbins flags concerns about overuse, research shows that melatonin can be both effective and safe when used appropriately.
For instance, in community-dwelling adults with primary insomnia, supplementing with just 2 mg of melatonin nightly improved sleep quality over 3–6 months. “Good” or “very good” sleep ratings increased from 26% of nights at baseline to over 50% of nights with continued use. When melatonin was discontinued, sleep gradually returned to baseline—not worse than before, just no longer supported.
So what about the “rebound” effect? It’s less about melatonin causing harm and more about the body returning to its original state once the support is removed. There’s also no evidence that melatonin shuts down your body’s own production. In fact, even megadoses (up to 50 mg nightly) have been shown not to suppress natural melatonin levels after more than a month of use.
The takeaway? Melatonin can be a helpful tool when used consistently and at appropriate doses. But it’s not a silver bullet and should be part of a larger strategy that includes behavioral and environmental support.
Final Thoughts: Sleep Is the Foundation, Not the Reward
We live in a culture that rewards hustle and devalues rest, but Dr. Robbins reminds us that sleep is the foundation of healthspan, not the cherry on top.
