If you spend any time online, you’d think nutrition is one giant custody battle between carbs and protein. Carbs are blamed for insulin resistance, weight gain, and brain fog. Protein is either a miracle macro or “bad for your kidneys.” And in the middle of all that noise, a lot of people are just…confused.
So let me simplify this.
You don’t have a “carb problem” or a “protein problem.”
You have a carb tolerance issue and a protein sufficiency issue.
Once you understand those two ideas, designing your nutrition gets a lot easier.
Carbohydrate Tolerance: The Piece Almost No One Talks About
Let’s start with carbs.
Your brain does need glucose, but not nearly as much as most people think. The RDA for carbohydrates is 130 grams per day. That number is essentially built around an estimated need of about 80 grams of glucose for the brain, plus a 50 gram “buffer.”
Your body can also make glucose on its own through gluconeogenesis, especially when you’re eating adequate protein. So carbs are useful, but they’re not an essential nutrient in the same way protein is.
What really matters is:
- How many carbs you eat relative to your needs, and
- How you distribute those carbs across the day.
Most people don’t get into trouble because they ate a sweet potato with dinner. They get into trouble because they’re eating nearly double the calories their body needs, day after day, with a lot of those calories coming from low-fiber, high-sugar, ultra-processed carbs.
Carb tolerance is your individual “ceiling” for how many carbohydrates you can eat while maintaining good blood sugar control, good energy, and a healthy body composition. It’s not a fixed number, but you can structure your diet so you’re not constantly spiking and crashing.
A simple way to think about this is:
- Eat carbs in discrete meals, not grazing all day.
- Keep most meals to no more than ~40 grams of starchy carbs, unless it’s around training.
- Pair carbs with adequate protein and fiber so you’re not chasing your blood sugar all afternoon.
We’ll come back to the ratios in a bit.
Why Protein Is the Anchor (Especially After 40)
Protein is the one macronutrient that is not controversial in the scientific literature.
We can argue online all day, but the data are boringly consistent:
- Higher protein intakes support muscle mass, strength, and function.
- They improve satiety and help with appetite control.
- They support metabolic health, including glucose regulation.
For women over 40, this becomes even more important because of hormonal changes, muscle loss risk, and shifts in body composition.
A good target for most women is:
- At least 100 grams of protein per day, and for many,
- Somewhere in the range of 1.0–1.2 grams per pound of goal bodyweight is appropriate.
In percentage terms, that often looks like 25–35% of total calories coming from protein.
Even more important than the daily total is how you dose it:
- Aim for 30–50 grams of protein per meal, especially at your first meal of the day.
- That “per-meal” threshold is what really stimulates muscle tissue and the gut hormones that help you feel full and in control.
You don’t need to hit exact numbers like a robot. But you do need to respect biology: low-protein grazing isn’t going to get you where you want to go.
Plant vs Animal Protein: Where I’ve Changed My Mind
I used to say pretty bluntly that you could not build the same quality of muscle on plant protein as on animal protein.
My view has softened.
From a pure amino acid perspective, if you manage to get enough essential amino acids (EAAs) from plant protein, you can support muscle growth and maintenance. It’s harder, but not impossible. If someone wants to be vegan or vegetarian for religious or ethical reasons, I respect that, and we can work with it.
But here’s what changed my thinking: We don’t eat isolated protein. We eat foods.
And when you look at foods, not just grams of protein, animal sources have clear advantages:
- full EAA profiles
- higher leucine content
- superior digestibility (often >90%)
- bioavailable iron, zinc, selenium, niacin, B12
- consistent, predictable stimulation of muscle protein synthesis (MPS)
Plant proteins simply don’t offer that same package. Most plant foods have lower digestibility (60–80% in many legumes and grains because of anti-nutrients like phytates and tannins). Even when you eat enough grams on paper, you’re not absorbing everything you think you are.
This is why studies consistently show lower MPS after soy compared to whey , milk , or lean beef, especially at modest doses around 20 grams. The leucine just isn’t there.
Can you overcome it? Yes.
Research shows that when plant proteins are consumed in larger doses, often 33–50 grams to match the effect of ~20–30 grams of animal protein, they can produce similar lean mass gains as animal proteins. But that means more calories, more bulk, and more deliberate planning.
And then there’s the micronutrient piece that almost nobody talks about.
Ty Beal’s work in this area is very compelling. His analysis suggests that if less than 30% of your total protein intake comes from animal sources, it becomes very difficult to hit all of your micronutrient needs through diet alone.
That matters for women more than anyone:
- Iron deficiency affects over one-third of the global population, and women of reproductive age are the highest-risk group.
- B12 deficiency is common in plant-based eaters, and deficiency symptoms often go unnoticed for years.
- Zinc, selenium, and niacin are also harder to obtain in adequate amounts from plants alone
That doesn’t mean you can’t try to patch it with supplements. That’s exactly what many dietitians end up doing with vegan clients: B-complex, B12, iron, maybe zinc.
But if you’re going vegan because you think it’s automatically “healthier,” that’s a myth. The literature overall supports an omnivorous pattern built around high-quality protein sources as the most reliable way to meet both macronutrient and micronutrient needs.
If you’re vegan, I’m still going to support you. I’ll just be very honest that it requires more work and more supplementation to do it well.
If you want to stay plant-based, you can absolutely do it well. It just requires:
- higher total protein intake
- strategic plant pairings (rice + beans, legumes + grains)
- consideration of plant protein powders
- essential amino acids when needed
- targeted micronutrient supplementation (B12, iron, zinc)
You can thrive on plants, but it takes more deliberate work. Animal protein simply makes the job easier.
Where Essential Amino Acids Fit In
Now, let’s talk about essential amino acids (EAAs), because they came up a few times in the AMA. EAAs are not magic, but they’re a very useful tool in specific situations:
- Someone who chooses plant protein and struggles to eat enough total protein or hit a complete amino acid profile.
- Older adults with low appetite, recovering from illness or injury, who can’t physically eat large protein portions.
- People in a calorie deficit trying to protect muscle while losing fat.
- People who aren’t hungry in the morning but want to train and don’t want a full meal.
One strategy I like is to pair 2–3 ounces of lean protein (like white fish) with a serving of EAAs.
Together, that can “feel” to your muscle tissue like a 30-gram protein meal from a signaling perspective, which is enough to stimulate muscle protein synthesis without a big calorie hit.
EAAs don’t replace a high-protein diet, but they can support it, especially in edge cases like aging parents, injury rehab, or people with low appetite.
Protein Timing: The Truth About the “Anabolic Window”
Let’s clear up the “anabolic window” question.
Do you have to slam protein within 30 minutes after your workout or your session is wasted?
No.
The overwhelming body of evidence supports this hierarchy:
- Total daily protein intake matters most.
- Distribution across meals comes next.
- Exact timing around exercise is a distant third.
If you’re eating enough protein overall and spreading it reasonably across the day, you’re already winning.
That said, there are situations where timing becomes more relevant:
- Older adults who are already at risk for muscle loss.
- People who habitually eat lower protein diets.
- Those who are recovering from injury or have significant anabolic resistance.
In those cases, I like to be more intentional.
For example, if your mom or dad is training three to four days per week, I want a protein bolus post-training, ideally within about 0–2 hours. This would be 30–50 grams of high-quality protein, which is enough to overcome anabolic resistance and really “use” that exercise stimulus
Is it mandatory? No.
Is it helpful, especially for older, lower-protein individuals? Absolutely.
The First Meal of the Day: Where Timing Does Matter
There is one place where I think protein timing really does matter for almost everyone, and that’s your first meal of the day.
When you wake up, your body is coming out of an overnight fast. Muscle tissue is more receptive to amino acids, and your brain is more responsive to satiety signals. It’s the one moment where you can create an outsized metabolic impact with a single choice.
If you start that first meal with 30–50 grams of high-quality protein, you get a powerful double effect.
First, you stimulate muscle protein turnover at a time when your muscles are primed to use those amino acids effectively.
Second, you trigger a wave of satiety hormones — GLP-1, PYY, and CCK — that quiet hunger, stabilize appetite, and reduce food noise throughout the rest of the day.
This is incredibly valuable for:
- People coming off GLP-1 drugs who want to maintain appetite control.
- People avoiding GLP-1s but still struggling with cravings and overeating.
- Anyone who finds that once they start snacking on carbs in the morning, they’re chasing hunger all day.
And if you’re someone who says, “I’m never hungry in the morning,” or you want to train fasted, this is where EAAs become incredibly useful. They give your muscles what they need without forcing a full meal, and they help prevent the slow drift into low-protein habits that make the rest of the day harder.
But here’s the deeper layer that most people never hear.
Among all three macronutrients, protein is hands-down the most satiating , and women may be even more responsive to this effect than men. Protein has the highest thermic effect of food, meaning it actually costs more energy to digest and metabolize. In lean women specifically, a higher 24-hour thermic effect is strongly associated with increased satiety.
And this isn’t just a gut-hormone story. Yes, GLP-1, PYY, and CCK contribute to the feeling of fullness. But interestingly, they don’t fully explain why protein keeps us satisfied. A meta-analysis found that these hormones weren’t reliable predictors of how much protein reduces food intake.
The real power seems to come from a combination of metabolic pathways, and even direct signals to the brain. Leucine, one of the primary branched-chain amino acids, activates mTOR signaling in the hypothalamus, turning down AMPK and reducing hunger-promoting neuropeptides. In rodent models, when leucine is delivered directly to the brain, food intake drops immediately.
This is why that first protein-rich meal matters so much: you’re giving your muscles, metabolism, and brain the exact signals they’re most primed to receive.
GLP-1: Drugs vs “Nature’s Version”
GLP-1 drugs are powerful. The dose you get from a medication is often hundreds of times higher than what your body produces from a single meal.
I’m not anti-GLP-1. They have a role, especially when used thoughtfully and at the lowest effective dose.
But I’m very interested in how we can support or partially mimic those mechanisms with food.
Here’s what we know:
- High-protein meals (about 30–50 grams) stimulate GLP-1 and other satiety hormones.
- It does not seem to matter whether that protein is plant or animal in terms of GLP-1 release.
- Multiple protein-rich meals per day can create repeated pulses of these satiety signals.
If I had to summarize “nature’s GLP-1 protocol,” it would look like this:
- Eat 30–50 grams of protein at each meal,
- Space meals by about 3–4 hours,
- Base your diet around 25–35% of calories from protein,
- And keep carbs controlled and fiber high.
Is that equivalent to a GLP-1 drug? No.
Does it move the needle on appetite, cravings, and calorie intake for real people in the real world? Yes, it does.
If you’re using GLP-1 medications, I would still put you on a higher-protein diet. You magnify the effect and protect muscle mass at the same time.
Remember, GLP-1–induced weight loss is not just fat loss. Across the major trials (e.g., STEP 1 , SUSTAIN-8 , and SURMOUNT-1 ), 25–40% of the weight lost is lean tissue. That’s not dramatically different from traditional dieting , but it’s far from ideal, especially for metabolic health as we age.
Why does this happen? Because the appetite suppression is so powerful that people simply don’t eat enough protein to maintain their muscle.
Most participants in these studies were sedentary. They weren’t resistance training, they weren’t hitting protein targets, and no one was guiding them to protect their lean mass.
Contrast that with the protein-sparing modified fast (PSMF) — an extreme but informative model. In nearly 1,400 obese adults consuming just 600–800 calories per day, those who took in 1.5 g/kg of protein daily lost 27 pounds in three months… with only 4.5 pounds coming from lean mass.
Just 16% of total weight lost was lean tissue, which is far better than the typical GLP-1 ratio.
The takeaway is crystal clear: Protein preserves muscle. Protein protects metabolism. Protein determines the quality of your weight loss.
So if you’re using GLP-1 medications or considering them, I will always put you on a higher-protein diet. Not to fight the drug, but to enhance its effect and make sure the weight you lose is the weight you want to lose.
The Biggest Nutrition Mistakes After 40
Let’s talk about what actually derails people over 40, because it’s usually not the thing they think it is.
1. Nighttime “I Deserve This” Eating
You work all week, you train, you try to eat well. Friday night rolls around and suddenly it’s a pint of ice cream, Netflix, and “I earned this.”
The problem isn’t a single treat. The problem is when Friday turns into Saturday and Sunday, and you’ve blown through half a week of progress in 48 hours.
You have to plan for your weaknesses, not pretend they don’t exist.
2. Prioritizing Cardio and Neglecting Muscle
Zone 2 and walking are fantastic. Cardio matters.
But as we age, it becomes harder to maintain muscle mass. If all you’re doing is cardio, and you’re never pushing against load, you’re missing the tool that is most protective for aging: resistance training.
Three to four days per week of strength work is non-negotiable if you care about body composition, independence, and healthspan.
3. Chasing Trends Instead of Building a Foundation
Keto this month. Fasting next month. Then plant-based. Then carnivore. Then something you saw on TikTok.
The common pattern isn’t the diet. It’s the erratic behavior and the lack of a stable framework.
You don’t need a trendy protocol. You need a high-protein, fiber-rich, strength-centered baseline that you can tweak, not abandon, when life changes.
4. Putting Yourself Last
This one is especially brutal for parents.
The logic goes: “I’ll focus on the kids now, and I’ll take care of myself later.”
But later never comes. And in the meantime, you’re losing muscle, strength, health, and capacity to be the parent you actually want to be.
Taking 45 minutes to train and 10 minutes to plan your meals is not selfish. It’s what allows you to keep showing up for everyone else.
5. Not Planning Food at All
You know you’re going to get hungry. You know your week is busy. You know there will be late nights, kids’ activities, and work stress.
If you don’t have some kind of plan, something like basic food prep, a meal prep service, or a go-to set of high-protein options, then you will default to convenience, which usually means low protein and high junk.
Designing Your Plate: Two Simple Ratios
Let’s pull this together into something you can use tonight.
There are two ratios I love:
1. Protein-to-Carb Ratio
A very workable baseline is: Aim for roughly a 1:1 ratio of protein grams to starchy carb grams at most meals.
If you eat 120 grams of protein per day, a reasonable starting point is around 120 grams of carbs, primarily from starchy sources around meals, not from snacks.
If you want more carbs, earn them with activities like hard training, long walks, and high-output days.
2. Carb-to-Fiber Ratio
Not all carbs are equal. Fiber acts like a speed bump for glucose, slowing absorption and smoothing the blood sugar curve. One simple way to think about quality is the carb-to-fiber ratio in a food.
Take broccoli:
- ~7.8 grams of carbs
- ~4.6 grams of fiber
That’s a ratio of about 1.7:1. Fantastic.
Now compare that to something like a banana:
- Much higher carbs
- Much lower fiber
Not evil. But not what you want as your primary carb source if you’re trying to stabilize blood sugar and appetite.
The idea is not to obsess over exact math every time you eat, but to bias your choices toward carb sources that come with a lot of fiber built in: vegetables, some fruits, legumes.
Your Carbs vs Protein Action Checklist
You don’t have to implement everything at once. Start with the basics and layer from there.
Here’s a simple checklist you can use:
- Hit 100+ grams of protein per day , and work toward 1.0–1.2 g per pound of goal bodyweight.
- Aim for 30–50 grams of protein at your first meal to set appetite and muscle up for the day.
- Base your meals on a 1:1 ratio of protein to starchy carbs , keeping most meals at ≤ 40 grams of carbs unless they’re around training.
- Favor carb sources with a low carb-to-fiber ratio (lots of fiber for the amount of carbs).
- Strength train 3–4 days per week and treat it as non-negotiable.
- If you’re plant-leaning, make sure at least 30% of your protein comes from animal sources or work closely with a professional and use supplements strategically.
- Use EAAs if you have low appetite, are recovering from injury, or struggle to hit protein with food alone (very helpful if you are vegan).
- Plan for your weak points: nighttime eating and weekends. Don’t let them blindside you every week.
- Remember that hunger is not an emergency . You can feel a little hungry and still be okay.
Carbs aren’t the enemy. Protein isn’t a magic fix.
But when you understand your carb tolerance and lock in a truly adequate protein intake, especially after 40, you stop guessing and start leading your nutrition with clarity.
